Week 4 Training 1

Odense Crossfit program wallballs

Warm up

2-3 Rounds
2 rounds with empty barbell:

5 x Snatch Deadlift
5 x Muscle snatch (from hang)
5 x OH squat
5 x Snatch Balance 

A) Snatch complex

6 sets of: 3 x TNG Power snatch

Rest 2 min between sets

Comment: Do some warm up sets and then build up in weight over the 6 sets. TNG = Touch and go.

b) Pull ups

5 sets of 3 Tempo Pull ups w. 3 sec down

Rest as needed

Comment: Use a band if needed og add weight if possible.

c) WOD

AMRAP 17 | 10-9-8-7-6-5-4-3-2-1

KB clean & Jerk @8/16 Intermediate: @12/20
Knee raises/knees to elbows/Toes to bar

Into max rounds

4 Sandbag cleans @25/35 Intermediate: @35/50
14 m Sandbag carry
4 Shuttle runs

Comment: If you don’t have any sandbags, use a D-ball/Slam Ball.

d) Pump work

3 rounds

8+8 x Single arm ring row 
15 x Banded pull aparts 
8 x Ring rows (regular)

Rest 2 min between rounds
